Heart-rate zone training uses your pulse as a guide to exercise intensity. Instead of judging every workout by speed, distance, or how tired you feel, you train within a planned range of beats per minute. The widely used five-zone model moves from very easy recovery work in Zone 1 to short, near-maximal efforts in Zone 5. Each zone stresses the body differently, so a balanced program can improve endurance, speed, recovery, and overall cardiovascular fitness.
How Heart-Rate Zones Are Calculated
A simple starting point is to estimate maximum heart rate as 220 minus your age, then multiply that number by the percentage limits for each zone. For example, a 40-year-old would have an estimated maximum of 180 beats per minute. This formula is convenient, but it is only a population-level estimate; an individual’s true maximum may be meaningfully higher or lower.
A more individualized option is the heart-rate reserve method: target heart rate = resting heart rate + intensity percentage × (maximum heart rate − resting heart rate). Whichever method you use, pair the numbers with perceived effort and the talk test. Heat, dehydration, fatigue, altitude, caffeine, stress, medications, and sensor error can all change heart rate on a given day.

What Each Zone Represents—and Why Train There

Zone 1: Recovery and Preparation
Zone 1 is gentle movement with little strain. It is commonly used at the beginning and end of a session, between hard intervals, or on an active-recovery day. The low effort increases blood flow and raises body temperature without adding much fatigue. Regular Zone 1 work can support recovery, reinforce efficient movement, help beginners build consistency, and make it easier to tolerate a larger overall training volume.
Zone 2: Aerobic Base
Zone 2 is a sustainable pace that can usually be maintained for a long time (20+min). Most energy is supplied aerobically, with a substantial contribution from fat metabolism. Training here improves the body’s ability to deliver and use oxygen, supports adaptations in the heart, capillaries, and mitochondria, and teaches the body to conserve limited carbohydrate stores. The practical benefit is greater endurance with comparatively modest recovery cost, making Zone 2 a cornerstone of many running, cycling, rowing, swimming, and general-fitness programs.

Zone 3: Tempo and Steady Stamina
Zone 3 feels purposeful and “comfortably hard.” It develops the ability to hold a stronger steady pace and helps bridge the gap between easy aerobic work and demanding threshold sessions. Benefits include improved muscular endurance, better tolerance of sustained moderate-to-vigorous effort, and more efficient pacing for events or activities lasting from several minutes to well over an hour. Because Zone 3 creates more fatigue than Zone 2 without producing the same high-intensity stimulus as Zones 4 and 5, it should be used deliberately rather than turning every easy day into a medium-hard day.
Zone 4: Threshold and High-End Aerobic Fitness
Zone 4 is hard work performed near the highest intensity that can be sustained for a limited period. Lactate production rises, breathing becomes heavy, and the session is usually divided into intervals. Training in this zone can raise lactate threshold, improve the speed or power you can sustain, strengthen cardiovascular performance, and improve tolerance of demanding efforts. It is highly effective but also costly, so adequate easy training and recovery should surround it.
Zone 5: Maximum Effort and Peak Capacity
Zone 5 consists of very short, near all-out efforts separated by generous recovery. It places a strong demand on both aerobic and anaerobic energy systems. Used sparingly, it can improve maximal oxygen uptake, top-end speed or power, neuromuscular recruitment, and the ability to repeat intense bursts. Most people cannot—and should not—stay in this zone for long; interval quality is more important than accumulating exhausted minutes.
Putting the Zones into Practice
A strong plan does not treat the highest zone as the “best” zone. Lower zones build the capacity to absorb training and recover; higher zones provide focused performance stimuli. For general health, most weekly cardiovascular work can be comfortable and conversational, with harder sessions added according to experience, goals, and recovery. The American Heart Association broadly classifies about 50–70% of maximum heart rate as moderate intensity and 70–85% as vigorous intensity, while the American College of Sports Medicine notes substantial health benefits from 150–300 minutes of moderate or 75–150 minutes of vigorous aerobic activity per week.
Easy or recovery day: Mostly Zone 1, with optional low Zone 2.
Long endurance session: Primarily Zone 2.
Tempo session: Sustained blocks in Zone 3.
Threshold intervals: Repeated work periods in Zone 4 with easy recovery.
Short high-intensity intervals: Brief Zone 5 efforts with ample recovery.
Monitor More Than the Number
Heart rate responds with a delay when intensity changes, and it may gradually rise during a long steady workout even when pace or power stays constant—a phenomenon known as cardiovascular drift. Use heart rate alongside breathing, perceived exertion, pace, or power rather than obeying the watch blindly. If the number conflicts sharply with how you feel, slow down and assess the conditions.
